The Warmup Is the Workout: How 2025 Movement Prep Research Is Rewriting Session Design

The first 10 minutes of a session decide what the next 50 minutes can actually become.

Watch a typical commercial gym at 6 p.m. on a Tuesday. The lifters who walked in at 5:55 are already under the bar at 6:01. They did a foam roll for 90 seconds, two sets of 10 with an empty bar, and now they're loading 225 because "I'm warm enough." Forty-five minutes later, two of them are walking out with a tweaked lower back, a sore shoulder, and a flat session — and they don't connect any of it to the warmup. They connect it to "I'm getting older."

The 2024–2026 research on movement preparation is increasingly hard on this culture. The warmup is not optional, not a formality, and not a five-minute prelude to the "real" work. For most trained adults — and especially for clients over 35 — the warmup is the most determinative ten minutes of the session. Done right, it raises performance, lowers injury risk, and shifts the nervous system into the state required for the lift you actually want to do. Done wrong (or skipped), it caps your training quality regardless of programming.

What the 2024–2026 Warmup Research Says

Duda (2026), publishing in Sports (PMC12842329), evaluated the impact of a structured warm-up and cool-down program on flexibility, perceived fatigue, and injury rates in trained populations. The structured-warmup group showed meaningful improvements in flexibility and perceived recovery alongside a measurable reduction in injury incidence — a consistent finding across the recent literature.

Sople et al. (2025), in a review cited 39 times in less than a year, summarized the role of dynamic warm-ups in athletic performance and injury prevention. Their conclusion: dynamic warm-up exercises play a pivotal role in injury prevention by physically and mentally preparing the body for sport, with the strongest evidence supporting sport-specific dynamic protocols over generic ones.

Kłobuchowski et al. (2026), in Sports (MDPI), reviewed exercise-based strategies from warm-up through training and confirmed the now-consensus position that dynamic warm-ups maintain or enhance explosive performance compared with prolonged static stretching, which can transiently reduce force output. The static-before-lifting habit is one of the harder folk beliefs to kill in commercial gyms, and the evidence has been pointing the other direction for over a decade.

Neves et al. (2025), in the Open Sports Sciences Journal, focused specifically on warm-up and re-warm-up in resistance training and emphasized two mechanisms that get less airtime: physiological readiness (muscle temperature, joint lubrication, motor unit recruitment) and psychological readiness (focus, arousal, intent). The lift starts in the brain. The warmup is where the brain gets the message.

Zhu et al. (2026), in Frontiers in Physiology, conducted a systematic review and meta-analysis specifically on neuromuscular warm-ups and change-of-direction performance, finding consistent improvements across athletes when neuromuscular components were included alongside the cardiovascular and dynamic flexibility components.

The convergent message: a 10–15 minute structured warmup with cardiovascular, dynamic mobility, and neuromuscular components reliably improves performance and reduces injury risk. Skipping it doesn't save time — it taxes the work you're about to do.

The Three Jobs of a Warmup

To make this practical, the warmup has three jobs, and a session's first 10 minutes should explicitly do all three. Most warmups in commercial gyms do only one (usually cardiovascular) and skip the other two.

Job 1: Raise tissue temperature and circulation. 3–5 minutes of light cardiovascular work that gets the heart rate to ~60% of max. This isn't optional. Muscles, tendons, and joint fluid all perform differently at 39°C than at 37°C. Skip this and the next 8 minutes are less effective.

Job 2: Move every joint that will be loaded through its full available range, actively. Dynamic mobility — leg swings, arm circles, lunges with rotation, world's greatest stretch — for whichever joints are about to bear load. This is where the static stretching gets replaced. Static stretching pre-lift transiently lowers force output (Kłobuchowski 2026); active mobility raises it. The distinction matters.

Job 3: Switch on the neuromuscular system in the specific patterns you're about to load. This is the job most warmups miss entirely. Before a squat session, two sets of bodyweight squats with deliberate intent and a single empty-bar set with paused reps. Before a deadlift, hip hinges and a light kettlebell deadlift focused on bracing. The point is not to fatigue — it's to wake up the motor patterns. Zhu (2026) found this neuromuscular component drives much of the performance benefit that warmups produce.

A 12-Minute Warmup That Maps to the Evidence

Here is a default warmup structure that does all three jobs and applies to most lifting sessions for trained adults. Adjust the joint focus to match the day's main lift.

Minutes 0–4: Cardiovascular and tissue prep. Bike, row, or brisk walk on an incline. Conversational pace, finish slightly out of breath. Light sweat is the target.

Minutes 4–8: Dynamic mobility, specific to the day. 3–5 movements through full active range, 8–10 reps each. For a squat day: hip openers, ankle rocks, deep squat holds, leg swings, T-spine rotations. Sport-specific is better than generic, per Sople (2025).

Minutes 8–11: Neuromuscular activation in the main lift's pattern. 2 sets of bodyweight to empty-bar work, slow tempo, deliberate intent. The goal is mind-muscle pattern recall, not fatigue. This is the most often-skipped and most under-rated portion.

Minutes 11–12: One pause-and-set moment. Take 60 seconds to breathe, name the day's intent ("today I am going to move 95 kg for 5 clean reps"), and step to the bar. Neves (2025) and the broader sport psychology literature treat this kind of pre-lift intentionality as a real performance variable, not a soft skill.

Why Most Clients Skip the Warmup

Clients skip the warmup for the same reason they reorder exercises in their workout: it doesn't feel like progress. The warmup doesn't produce a number to log, a photo to take, or a sense of accomplishment. It feels like waiting room time. The coaching job is to reframe it as production time, not preparation time.

The reframe that works: "The first 10 minutes are not getting ready for the workout. They are the workout. The barbell stuff is the test of what you built in the first 10 minutes." This isn't motivational packaging — it's increasingly an accurate description of what the recent literature is showing about how movement preparation determines session quality.

Special Cases: Older Clients, Returning Clients, Injury History

For clients over 50, returning from time off, or with a meaningful injury history, the warmup should be extended (15–20 minutes), and the neuromuscular activation component should be expanded into a small "movement screen" — a brief check of how the targeted patterns feel today before any load is added. The Duda 2026 work specifically supports longer, structured warmups in older or returning populations as a high-leverage injury prevention intervention.

For these clients, the warmup is also where you catch the bad day before it becomes a bad session. If their hips feel locked on the warmup, today is not the day to push squat 1RM. The warmup is your highest-quality diagnostic tool, and you only have access to it if you take it seriously.

The Coaching Identity Shift

Coaches who treat the warmup as the workout get a different kind of long-term result with clients. The clients move better year over year. They stay healthier. Their main lifts progress more linearly because the platform underneath them is being maintained. And — not incidentally — they become loyal, because they can feel the difference between a coach who runs them through 10 deliberate minutes and a coach who lets them roll out for 90 seconds before adding plates.

The 2024–2026 movement preparation literature is essentially giving the coaching industry permission to do what every great coach has always done: take the first 10 minutes seriously and trust that everything downstream gets better as a result. The warmup isn't the price of admission to the session. It's the highest-leverage section of it.
